Sometimes just the thought of the gym is the biggest barrier to strength training. If you are Crushed time For a working parent who has already done two workouts on top of a full work day and a flurry of kid activities since dawn, this may be especially true.
However, the benefits of strength training, especially as we age, are well documented, so a simple routine that’s easy to do anywhere is often best. With that in mind, all you need for this exercise is a pair of dumbbells and 30 minutes, making it possible to do it after a morning run or while you’re at home and the kids are watching TV.
Consistency is key

It’s built on endurance-style strength work: lower intensity, higher volume, and minimal rest. Most exercises also offer a multi-directional option, which is more important than you think. Triathletes typically spend all season moving in one direction—forward—and this one-way pattern leaves their stabilizer muscles chronically underdeveloped.
Many people wonder if you can do the same routine two or three times a week and still see results. The answer, according to the triathlon and strength coach and former professional athlete Didi GriesbauerYes – for a while, at least.
“I think you’re more likely to see initial results within the first 1-2 months because the stimulus is new,” says Griesbauer. She says athletes can expect improved economy and better time to exhaustion while building strength in all three sports, along with stronger connective tissue that helps mitigate injury risk.
But after a few months, you may experience plateau. “The body will adapt to that specific exercise and progress will stall,” says Griesbauer, as a function of progressive overload, which requires constantly changing stimulation to keep the muscles adapting.
However, she is quick to point out that “doing the same program for 30 minutes is better than not doing a strength program at all.” And if you’re in peak season, that’s not necessarily a bad thing: The same routine becomes excellent maintenance, keeping your strength consistent even if it doesn’t deliver new gains.
Multi-directional movement
This exercise trains multiple parts of the body in multiple directions at once, and that’s intentional. Swimming, biking, and running require something different from your body. “Swimming requires dynamic upper body strength to pull power through the stroke, but it also requires shoulder mobility, along with a strong core to sustain a high hip position,” says Griesbauer.
Cycling requires strength in the glutes, quads, and hamstrings along with a stable upper body to hold an aerobic position. Running requires hip and buttocks stability that is strong enough to withstand repeated ground force impacts.
That’s why full-body integration is more important for triathletes than for single-sport athletes – you’re training three different disciplines at once.
Multiplanar movement is also important, and Griesbauer points out the paradox here: swimming, cycling, and running all occur in the sagittal plane (forward and backward). So why train side by side?
“Two words: injury prevention,” says Griesbauer. Move in only one direction for long enough, and the stabilizing muscles on both sides of your body will weaken. A strong glutes are what keeps your knees on a straight path on the bike and running — let go, and according to Griesbauer, “it can put extra stress on the knees” when they collapse inward or flare outward, which is a link Backed by research Shows that runners with weaker hip abductors are more susceptible to patellofemoral (kneecap) pain. Ankle and hip stability are what allow you to tackle uneven roads, sharp turns and technical terrain – and then get out and do it again the next day.
Spinning power and efficiency surround it. “Swimming is inherently a rotational sport where power and rhythm come from rotation of the torso and hips,” says Griesbauer, and running works the same way: Effective form relies on counter-rotation of the shoulders and hips. Build up that rotational strength, she says, and you can stop your torso from “rocking” side to side, making swimming and running more efficient.
Your 30-minute strength workout for a triathlon
Do three rounds of the following six exercises. Do each exercise for one minute, followed by 30 seconds of rest. Rest for two minutes between rounds.
Rush to clean and squeeze
Start with your feet together, holding a dumbbell in each hand (Beginner: 5-10 lbs, Advanced: 15-25 lbs). Lunge forward with your arms on either side of your front leg, keeping your back leg relatively straight. Returning to start, bring the dumbbells into the curl and straighten into the shoulder press. Alternate the front leg until the minute is up.
Why it works: “Cycling and running are basically a series of single-leg exercises repeated over and over again,” says Griesbauer. This movement builds the strength needed for conformation, while cleans and pushups add core strength and posture.
X-Chop
Stand with your feet shoulder-width apart, one foot slightly forward. Grab a medicine ball or dumbbell, and squat down while lifting the weight to one hip, twisting your torso, then pushing it up and across the opposite shoulder — your belly button should rotate about 45 degrees. Be heavier than you expect (you can lift more in this position than you feel like). Beginners: 10-15 pounds; Advanced: 20-40 pounds. Switch sides every 5 times.
Why it works: According to Griesbauer, the X-Chop “mimics the cross-body arm and leg movements used during swimming and running,” building rotational core strength and lateral stability for a faster, more balanced swim stroke and better running posture when tired.

Look for a sturdy box (12 inches for athletes under 5 feet 5 inches tall, 18 inches for taller athletes). Lift one foot up while driving the opposite knee to 90 degrees, and lift the opposite arm as you would while running, keeping your elbow at 90 degrees. Step back down and alternate legs. Add dumbbells to increase difficulty.
Why it works: Stepping exercises “train one leg at a time,” Griesbauer says, building single-leg strength and hip balance that strengthens every running step and pedal stroke.
Reclining knee drive
Lie on your back with your legs extended straight and slightly off the floor. Push your knees to your chest. (Adjust the range or intensity to suit your ability, especially if you have a history of lower back problems.)
Why it works: This move “strengthens the hip flexors and core muscles in a safe supine position,” says Griesbauer, which translates to better running efficiency, a stronger swimming kick, and more stable body posture — without loading the lower back.
Walking with elbow and hand
Start in a push-up position. Lower one arm to your elbow, then the other, into the plank. Immediately press upward, one hand at a time, to return to the pressing position. Alternate for a full minute.
Why it works: This movement builds “shoulder stability and core strength needed to maintain a strong, streamlined posture,” both in and out of the water, Griesbauer says.
Triple jumps
Start with your feet slightly wider than shoulder width, knees slightly bent, and arms behind you. Jump forward, land softly in a squat position, then jump back to return to start.
Why it works: “This exercise helps build explosive power, strengthen the hips, and improve running economy,” says Griesbauer, while also training the legs to absorb impact, which is key to preventing injury from repetitive impact over long distances.
