The science is clear – explosive jump training builds running economy, protects against injury, and can make you faster off the bike. Here’s how to do it right.

Plyometrics – or “plyos” – are any form of explosive jumping training, and can provide significant benefits to triathletes when used correctly. A 2025 Randomized controlled trial I found that runners who added strength and plyometric work maintained running economy much better late in the session and increased time to exhaustion by up to 35% compared to controls, which is good news for anyone training for a 70.3 or Ironman as it can become increasingly difficult to maintain. There are even some Triathlon research which examined the benefits of plyometric training (albeit in a small group of only 12 athletes). The study looked at how cycling 40 kilometers (25 miles) affected lower body fatigue in triathletes, and whether plyometric training could help.
The 12 athletes were divided into two groups: five of them performed plyometric training, while seven of them continued their regular training. They all did jump tests before and after a 40-kilometre bike race to measure how tired their legs were, and then they ran a 5-kilometre.

“Plyometrics can help improve running economy and power production on the bike through better and more efficient muscle recruitment,” she says. “It’s also a great injury prevention tool; it helps tendon durability by training the tendons to absorb impact forces from running, and it strengthens the small stabilizing muscles in the ankles and feet.”

How to fit plyometrics into your training week
But this is not all good news. Her recommendation: Treat plyometrics the way you would any other training load. “Introduce them gently and build gradually, progressing as often as if you were running a long distance or intensity,” she says. Count ground contacts rather than frequencies or time. Start with about 100 contacts per session and then increase to 10 per week, up to a maximum of 200. Take one minute between sets of each exercise and at least two minutes before moving on to a new movement. Schedule plyometric sessions after a strenuous workout as a final session before a rest day; The work is intense enough to ensure an adequate recovery window, and the quality of movement is always more important than volume.
