You know the moment. Half a mile to go, the finish line music is in sight, and suddenly your legs find another gear. You slow down, pass three people in the chute, and cross the line by flying. The pictures look incredible.
Here’s the uncomfortable question: Where was that gear at mile 18?
A strong finish is one of the most false signals in endurance sports. Athletes treat it as evidence of a well-executed race. Sometimes it is. But as is often the case, that final kick is evidence of the opposite: a race paced so conservatively, or so unevenly, that you arrive at the line with minutes to spare.
The difference between these two races is not how they finish hair. It is whether the completion was planned.
The seductive lie of a powerful ending
Let’s be clear about your physiology: If you can push purposefully in the last mile of a 70.3 or Ironman race, then you have a reserve. Your glycogen is not empty. Your neuromuscular system is not mature. The judge in your mind — the person who has been rationing his effort all day based on how much he thinks you have left — opened the throttle because the end was in sight.
A kick that lasts 200 to 400 meters costs you almost nothing and tells you almost nothing. This is adrenaline, crowd noise, and the brain releasing its own safety margin. Every athlete enjoys it, even at the end of a well-paced race. Enjoy it.
But if you run the last 3 miles at a pace 30 to 45 seconds per mile faster than your race average — and you’ll feel Controlled – This is not a kick. This is a confession. Somewhere earlier in the race, you were running slower than you needed to.
The Ironman athlete came away feeling thrilled at how strong she ended up being. She finished the last 10 kilometers roughly one minute per mile faster than Miles 8 through 18. When we pulled the file, her heart rate in those middle miles fell in a full zone below the race intensity tested. You didn’t make a smart negative split. She ran frightened for two hours, realized she was fine, and spent the reserve when it was too late. The final image was amazing. I left the result 8 to 10 minutes on the cycle.
Is it better to run negative splits?
In general, yes, and research supports this. Analysis of elite marathon and Ironman performance consistently shows that even a slightly negative pace produces the fastest times. World records were set in almost every endurance distance, with the second run faster than the first.
The reasons below are physiological, not motivational.
- Glycogen is limited. Exerting an effort above the sustainable limit early in the race burns carbohydrates disproportionately. The time the banking sector spends in the first half is in effect borrowing fuel for the second half – at a brutal interest rate.
- Heat accumulates. Your core temperature rises throughout a long race. An aggressive first half accelerates this rise and forces your body to divert blood flow to cooling rather than muscle work, when you need it most.
- Fatigue is non-linear. Putting in a 3% effort early doesn’t cost you 3% later. It costs you the survival walk, the elusive walk and run that swallows up 10, 20, 30 minutes.
Negative splitting protects you from all three. By starting at or just below your sustained effort, you can keep glycogen burning under control, delay heat exhaustion, and get to the back half of the race that you are physiologically capable of pushing.
But here’s the nuance that gets lost: negative dichotomy is Split pacenot necessarily from effort. In a long triathlon, even the effort of running naturally produces a slight negative split because the field around you slows down. Your goal is not to run the second half significantly faster. Planned vs. Casual: How to Tell Who You’ve Ran Down
After the next sprint, pull out the file and proofread it faithfully. There are three questions that separate a smart negative dichotomy from a uniformed failure of speed.
1. Was increasing the defense line in the plan?
If you go into a race intending to do the first half with a set effort and build on the final third – which is what happened – then that’s execution. If the negative split “just happened” because you felt unexpectedly good late, here’s a tip: the target of your early effort was too weak, or you didn’t trust it.
2. How big is the gap?
A well-executed long negative split is small — think 1 to 3% faster on the back half, or 5 to 15 seconds per mile while running. If the final 10K was over 45 seconds per mile faster than the middle miles, then the middle miles were the problem.
3. What was your heart rate doing mid-race?
If your heart rate was significantly lower than the intensity experienced during a run while your legs felt fine, you were not impatient. I was negative. Patience is making a specific effort that seems too easy early on. Passivity is the lack of specific effort at all and surrender to rest.
How to earn a true negative split
A true negative split is created before race day and is implemented with discipline, not feeling.
Know your numbers. You cannot reach a goal that you have not experienced before. Determine your heart rate, running speed, and bike power in training, and define race intensity as a percentage of those—not as “what feels sustainable,” because by the second mile of running, everything feels sustainable.
Construction practice in training. Make your long runs progressive: the first third is easy, the middle third is a race effort, and the last third is a little higher. Teach your body – and mind – what stress feels like on tired legs. If the only time you ran fast at the finish was in the finish chute, then you haven’t trained this skill; You just experienced adrenaline.
Hold the line in the first third. The first 30 to 40 minutes of running should be restricted to the point of mild frustration. This is the feeling of negative division that is being built. If it sounds “right,” you’re probably already feeling hot.
Give yourself a decision point. Pick a marker — mile 16 of the Ironman Marathon, mile 9 of 70.3 — where you take inventory. Refueling on track? Where should HR be? Legs respond? Then you have permission to click. Before this point, your only job is discipline. This turns the progress of the back half into a decision you make, not a discovery you stumble upon.
Spend everything before the lube. If you execute the ball correctly, the ‘kick’ should be modest – a 400m final of emotion, not a 5km final on fresh legs. The goal is to get to the line where the tank is almost empty, not to find out how much is left in it at the finish arc.

Exercises that teach negative splits
The skill of building fatigue must be practiced. Here are four runs I assign to athletes in 70.3 and Ironman builds. Start with the shorter versions early in your set and progress as race day approaches.
First, prove your efforts. These exercises indicate a racing effort toward a goal, which you should define before you start. For 70.3, your goal race effort is about 15-25 seconds per mile slower than open half marathon pace, zone 2 high to zone 3 low heart rate, and RPE 6-7. For an Ironman, the pace is 45-60 seconds per mile slower than an open marathon pace, at zone 2 strength, RPE 5-6. If you haven’t done a max speed and heart rate test recently, do that first – you won’t be able to train for a goal you haven’t set before.
1. Classic Progressive Long Range (70.3 and Ironman)
Divide your long walk into thirds. For 70.3, this works out to 90 minutes to 2 hours; For Ironman, 2 to 2:45. The first third must feel frustratingly slow. That’s the point – you’re training for the exact demands of race day.
- First Trimester: Easy, Zone 1–2, RPE 3–4, Conversational, approximately 60-90 seconds per mile slower than race pace.
- Middle third: Exact target race effort, with heart rate checked every 10 minutes to ensure matching.
- Final third: 10-15 seconds per mile faster than a race effort, which should get you to the top of Zone 3 by the finish, RPE 7.
2. Negative mitotic rhythm (concentration 70.3)
- Warm up 15 minutes easy.
- Then 2 x 20 minutes with 3 minutes of easy jogging in between.
- The first 20 minutes at 70.3 target race pace, which is the speed you actually plan to get off the bike at, RPE 6.
- Second 20 minutes 10-15 seconds per mile faster, RPE 7, still below threshold.
- Discipline Goal: The second period should feel like the same controlled effort, just faster produced, with the heart rate deviating no more than 5-8 beats above the first period. If you’re panting in Period 2, you’ve run Period 1 too hard.
3. Fast end to long run (Ironman focus)
If you can hit your numbers here without your heart rate rising in more than one area, you’ve earned the right to squeeze in at mile 16 on race day.
- Run 2-2:30 quite easily – zone 1-2, RPE 3-4, no faster, no matter how good you feel.
- Then close out the last 20-30 minutes at your Ironman race goal or 5-10 seconds per mile faster, RPE 6. This is the most specific rehearsal for the race: squeezing legs that already have more than two hours behind them. Maintain your form – your cadence is up, your shoulders are relaxed.
4. Brick construction (both distance)
Most athletes cycle the first mile; This teaches the patient the initiation that makes negative division possible at all.
- Ride in the race (60 to 90 minutes for 70.3, over 2 hours for an Ironman) and then run for 30 to 45 minutes off the bike.
- Start running for a full 20-30 seconds per mile Slow down From the goal race pace for the first 10 minutes, RPE 4-5, though the adrenaline is screaming to kick in.
- Build your target race pace at the midpoint and maintain it until the end.
One rule in all of these: Fuel them like it’s race day. A negative split is as much a fueling result as it is a result of speed – you can’t squeeze into the final third on an empty tank, in training, or in a race.
Bottom line
The final kick is not inherently good or bad. It’s data. A short spurt down the line after an evenly paced race? Normal – This is your brain releasing its last margin of safety. Long, comfortable acceleration during the final miles? This is a glow that goes up in the middle of your race, telling you exactly where you lost time.
The fastest version of you doesn’t pass people in the chute. The fastest version of you made the chute boring – because everything was already spent, on purpose, mile after mile, exactly where it bought most of the time.
Negative division does not mean saving something for the end. It’s about distributing everything you have so precisely that the end takes care of itself.
